Deep Spinal Twists

Welcome to Day 17! Over the past two days, we have mobilized your hips and strengthened your back. Now, it is time to integrate that space and strength with deep rotational movements that nourish the spine.

Today's focus is on thoracic mobility. Twisting postures engage the obliques and multifidus muscles while stretching the intercostal muscles. This practice supports spinal mobility and promotes optimal circulation to the intervertebral discs. Practice with a gentle, elongated breath to maximize the rotation safely.

  1. 1. Sit comfortably cross-legged. Inhale and reach the crown of your head toward the ceiling to lengthen the spine.
  2. 2. Exhale, twist gently to the right, placing your left hand on your right knee and your right hand behind you.
  3. 3. Hold for 5 breaths, finding length on the inhale and deepening the rotation slightly on the exhale. Switch sides.
Alignment Tip Always initiate the twist from your core and thoracic spine, not by pulling with your arms or twisting your neck.

  1. 1. Start in a tabletop position. Inhale and reach your right arm up toward the ceiling, opening the chest.
  2. 2. Exhale and thread your right arm under your left, lowering your right shoulder and the right side of your head to the mat.
  3. 3. Keep your hips elevated and square. This stretches the rhomboids and encourages thoracic rotation.
Alignment Tip Press gently into your left hand to stabilize your shoulder girdle and deepen the twist.

  1. 1. From a low lunge with your right foot forward, bring your hands to prayer at heart center.
  2. 2. Inhale to lengthen your spine, then exhale and twist to the right, hooking your left elbow outside your right thigh.
  3. 3. Actively press your palms together to help rotate your chest open toward your thumbs.
  4. 4. Hold for 5 deep Ujjayi breaths, then carefully switch sides.
Alignment Tip Keep your front knee stable and tracking directly over the ankle; do not let it collapse inward during the twist.
Modification: If balance is challenging, place your left hand on the floor inside the right foot and extend the right arm up instead of hooking the elbow.

  1. 1. Sit with your legs extended. Bend your right knee and step your right foot over your left leg, placing it flat on the floor outside the left thigh.
  2. 2. You can keep the left leg straight or bend it, tucking the left foot near your right glute.
  3. 3. Inhale, reach your left arm up. Exhale, twist to the right and hug your right knee or hook your left elbow outside the right thigh.
  4. 4. Gaze gently over your right shoulder, maintaining an upright spine.
Alignment Tip Ensure both sit bones remain evenly rooted into the mat to protect the lumbar spine.
Modification: Keep the bottom leg extended straight if bending it causes the pelvis to tilt unevenly.

  1. 1. Lie on your back and draw your right knee into your chest while extending your left leg long.
  2. 2. Exhale and guide your right knee across your body to the left side, finding a gentle supine twist.
  3. 3. Extend your right arm out in a T-shape and turn your gaze over your right shoulder to stretch the pectorals and complete the spinal rotation.
Alignment Tip Focus on keeping your right shoulder blade anchored to the floor rather than forcing your right knee down.
