Shoulder & Heart Opening

Welcome to Day 18. Today we turn our attention upward, focusing on the space around your heart center. Your commitment to this challenge is shining through, and your body is adapting to new ranges of motion.

We will target the pectoralis major and minor while engaging the rhomboids to open the chest. These postures may help counteract the forward-slouching posture of daily life. Maintain a steady Ujjayi breath to expand your ribcage from the inside out and create internal spaciousness.

  1. 1. Sit comfortably. Extend both arms forward. Cross your right arm under your left.
  2. 2. Bend your elbows and wrap your forearms around each other so your palms touch.
  3. 3. Inhale, lift your elbows to shoulder height and draw your hands away from your face to stretch the rear deltoids and rhomboids.
Alignment Tip If palms cannot touch, simply grab opposite shoulders like you are giving yourself a hug.

  1. 1. From tabletop, keep your hips stacked over your knees as you walk your hands far forward.
  2. 2. Melt your chest and forehead down to the mat, actively lengthening the latissimus dorsi and opening the shoulder joints.
  3. 3. Hold for 5-8 breaths, letting gravity gently open the front body.
Alignment Tip Keep your core slightly engaged to prevent collapsing entirely into the lower back.

  1. 1. From Warrior II (right foot forward), flip your right palm to face the ceiling.
  2. 2. Inhale, reach your right arm up and back, sliding your left hand lightly down your left leg.
  3. 3. Keep a deep bend in the front knee while stretching the right intercostal muscles and opening the side body.
Alignment Tip Do not put weight into your back hand; rely on your core to support the lateral flexion.
Modification: If you have neck tension, keep your gaze straight ahead or down toward the back foot instead of looking up.

  1. 1. Kneel on the mat with knees hip-width apart. Place your hands on your lower back with fingers pointing down.
  2. 2. Inhale, press your hips slightly forward, lift your chest toward the ceiling, and trace your gaze upward.
  3. 3. Keep your core engaged to protect the lumbar spine as you open the pectorals and anterior deltoids.
Alignment Tip Focus on lifting the sternum UP rather than just bending BACK.
Modification: Keep your hands securely on your lower back. Do not attempt to reach for your heels if it causes compression in your lower back.

  1. 1. Lie on your stomach. Bend your knees and reach back to grasp the outsides of your ankles.
  2. 2. Inhale, kick your feet strongly into your hands to lift your chest and thighs off the mat.
  3. 3. This deeply engages the erector spinae while powerfully stretching the entire front body.
Alignment Tip Keep your knees tracking hip-width apart; do not let them splay widely to the sides.
Modification: If reaching both ankles is impossible, practice Half Bow by reaching one ankle at a time, keeping the other forearm down for support.

  1. 1. From kneeling, sink your hips back to your heels and drape your torso over your thighs.
  2. 2. Let your arms rest gently alongside your body to release the shoulders completely.
  3. 3. This acts as the perfect counter-pose to deep backbends, rounding the spine in flexion.
Alignment Tip Breathe deeply into the back of your ribcage to release the erector spinae.

  2. 2. Notice the spaciousness in your chest and the natural depth of your breathing.

Alignment Tip Let your shoulders drop away from your ears to keep the chest feeling open even in rest.
