Lower Body Endurance
Welcome to Day 19. Today is about generating heat and building stamina. You have laid a strong foundation; now we challenge your endurance with slightly longer holds in standing postures.
This sequence deeply engages the quadriceps, hamstrings, and gluteus medius. Building lower body endurance provides essential stability for your pelvis and knee joints. Anchor your Drishti (gaze) to a single point to cultivate mental resilience as the muscles begin to fatigue.

Warm-Up — 5 min
We will utilize Sun Salutations to generate full-body heat and prepare the leg muscles for sustained contraction.
Sun Salutation A

⏱ 5 min
- 1. Begin in Mountain Pose (Tadasana). Inhale, sweep arms overhead. Exhale, fold forward (Uttanasana).
- 2. Inhale, half lift. Exhale, plant hands and step back to Plank Pose. Lower knees, chest, and chin to the mat.
- 3. Inhale into Baby Cobra, then exhale back to Downward-Facing Dog. Hold for 3 breaths.
- 4. Repeat this cycle 3 times to build internal heat.
Alignment Tip
Always bend your knees generously in the forward fold if your hamstrings are tight.

Chair Pose

- 1. From standing, inhale and sweep your arms up. Exhale and bend your knees, sinking your hips down as if sitting in an imaginary chair.
- 2. Keep your weight shifted back into your heels to deeply engage the gluteus maximus and quadriceps.
- 3. Hold for 5-8 breaths, maintaining a strong, lifted chest.
Alignment Tip
Ensure you can see your toes when you look down; if not, shift your hips further back.
Modification: Do not sink as low, or place a block between your upper thighs and squeeze it to engage the adductors and support the knees.

Warrior I

- 1. From downward dog, step your right foot forward. Spin your left heel down at a 45-degree angle.
- 2. Inhale to rise, reaching arms overhead while keeping your pelvis squaring toward the front edge of the mat.
- 3. Bend deeply into the right knee to strengthen the quads while stretching the left hip flexors. Hold for 5-8 breaths, then switch sides.
Alignment Tip
Keep your back leg straight and actively press the outer edge of the back foot into the mat.
Modification: If you have tight calves or ankles, practice High Lunge instead by keeping the back heel lifted off the floor.

Warrior II

⏱ 6 min
- 1. From a wide stance, turn your right toes out 90 degrees and keep the left foot parallel to the back edge of the mat.
- 2. Exhale, bend your right knee until it tracks directly over the ankle. Extend your arms parallel to the floor.
- 3. Anchor your Drishti over your front middle finger. This builds endurance in the gluteus medius and quads. Hold for 5-8 breaths, then switch.
Alignment Tip
Do not let your front knee collapse inward; actively draw it toward the pinky toe side of your foot.
Modification: Shorten your stance to decrease the load on the quadriceps and hip joints.
Cool-Down — 5 min
Seated Forward Bend

- 1. Sit on the floor with your legs extended straight in front of you. Inhale, lengthen your spine.
- 2. Exhale, hinge forward from your hips (not your lower back) and reach toward your feet or shins.
- 3. This deeply stretches the hamstrings and calves that worked hard during the standing sequence.
Alignment Tip
Keep a micro-bend in your knees if you feel intense pulling at the sitting bones.

- 1. Lie on your back, letting your legs completely relax and feet splay open.
- 2. Feel the warmth and vitality pulsing through your lower body as the muscles recover.
- 3. Rest quietly and observe your breath.
Alignment Tip
Release any tension in your jaw and facial muscles as you surrender your body weight.
