Welcome to Day 20! You are one day away from completing Week 3. Today, we weave together the strength, flexibility, and endurance you have cultivated into a seamless, mindful flow.
We will engage the entire musculoskeletal system, synchronizing complex movements with rhythmic breathing. This integration helps improve neuromuscular coordination and leaves you feeling completely balanced. Move with intention, grace, and steady Ujjayi breath.

Warm-Up — 5 min
We begin by elongating the spine and hamstrings to prepare for dynamic transitions.
Downward-Facing Dog

⏱ 2 min
- 1. From tabletop, tuck your toes and lift your hips up and back.
- 2. Press firmly into all ten fingers, extending the spine and reaching your sit bones toward the ceiling.
- 3. Pedal your feet slowly, stretching the gastrocnemius (calves) and hamstrings.
Alignment Tip
Prioritize a straight spine over straight legs; bend your knees as much as necessary.
Ragdoll Pose
BeginnerUttanasana Variation

- 1. Walk your feet to your hands. Keep your feet hip-width apart and deeply bend your knees.
- 2. Grab opposite elbows and let your head hang completely heavy, decompressing the cervical spine.
- 3. Sway gently side to side, releasing tension in the lower back.
Alignment Tip
Let the crown of your head point directly at the floor; do not look forward.

Vinyasa Flow
IntermediateChaturanga to Up Dog

- 1. From Downward Dog, inhale forward to Plank Pose.
- 2. Exhale, lower halfway down, keeping elbows hugged tightly to the ribs (Chaturanga).
- 3. Inhale, roll over the toes, straighten the arms, and lift the chest into Upward-Facing Dog, engaging the triceps and opening the chest.
- 4. Exhale, lift the hips back to Downward Dog. Repeat 3 times.
Alignment Tip
Do not let your shoulders dip below your elbows in Chaturanga to protect the rotator cuff.
Modification: Lower your knees to the mat from Plank, then lower all the way to your belly and practice Baby Cobra instead of Upward-Facing Dog.

Triangle Pose

- 1. From Warrior II (right foot forward), straighten your right leg. Inhale and reach your right arm forward as far as possible.
- 2. Exhale, hinge at the hip, bringing your right hand to your shin, a block, or the floor. Reach the left arm toward the ceiling.
- 3. This deeply stretches the hamstrings and side body while requiring core stability. Hold for 5 breaths, then switch.
Alignment Tip
Imagine your body is between two panes of glass; keep the hips and shoulders stacked.
Modification: Keep your bottom hand resting on your thigh or shin; avoid pressing directly onto the knee joint.

Tree Pose

- 1. Stand in Mountain Pose. Shift your weight onto your left leg.
- 2. Place the sole of your right foot on your left inner ankle, calf, or inner thigh.
- 3. Bring hands to prayer at your chest. Fix your Drishti (gaze) on an unmoving spot to aid balance.
- 4. Hold for 5-8 breaths to build proprioception and ankle stability. Switch sides.
Alignment Tip
Never place your foot directly against the side of your knee to prevent lateral joint stress.
Modification: Keep your right toes lightly resting on the floor (kickstand mode) if balancing is highly challenging today.

Cool-Down — 5 min
Butterfly Pose

- 1. Sit down and bring the soles of your feet together, letting your knees fall open to the sides.
- 2. Hold your feet or ankles. Inhale to lengthen your spine, and exhale to gently hinge forward.
- 3. This releases the adductors and gently stretches the lower back.
Alignment Tip
If your spine rounds excessively, sit up on a folded blanket to tilt your pelvis forward.
