Strengthening the Posterior Chain

Welcome to Day 16! You are entering a critical phase of your journey. Building upon yesterday's mobility, today we emphasize functional strength to support your posture and spinal health.

We will target the posterior chain—the erector spinae, latissimus dorsi, and gluteus maximus. Strengthening the back muscles may help alleviate tension caused by prolonged sitting and supports overall spinal alignment. We will use a soft, forward Drishti (gaze) to keep the cervical spine neutral.

  2. 2. Melt your chest and forehead down toward the mat, feeling a gentle stretch in your shoulders and upper back.
  3. 3. Breathe deeply into your upper chest, expanding the ribcage with every inhale.
Alignment Tip Do not force your chest to the floor; allow gravity to gently open the thoracic spine over time.

  2. 2. Prop yourself up on your forearms, ensuring your elbows are directly beneath your shoulders.
  3. 3. Press firmly into your forearms and gently draw your chest forward, engaging the erector spinae.
Alignment Tip Avoid dumping weight into your lower back; engage your core slightly to support the lumbar spine.

  1. 1. Lie flat on your stomach with your arms resting alongside your body, palms facing down.
  2. 2. Inhale and simultaneously lift your head, chest, arms, and legs off the mat.
  3. 3. Actively squeeze your glutes and draw your shoulder blades together to engage the rhomboids and latissimus dorsi.
Alignment Tip Keep your gaze focused slightly ahead on the floor to maintain a neutral neck.
Modification: Lift only your upper body while keeping your legs pressing into the mat to reduce intensity.

  1. 1. Place your hands flat on the mat directly under your shoulders, keeping your elbows hugged tightly to your ribs.
  2. 2. Press the tops of your feet into the mat and use your back strength (not just your arms) to peel your chest off the floor.
  3. 3. Hold for 3-5 breaths, maintaining active engagement in your spinal extensors.
Alignment Tip Ensure your shoulders are drawn down and away from your ears.
Modification: Practice Baby Cobra by lifting the chest only a few inches and hovering the hands off the mat to ensure you are using back strength.

  2. 2. Press firmly into your heels and lift your hips toward the ceiling, engaging your gluteus maximus and hamstrings.
  3. 3. Roll your shoulders under your body and interlace your fingers if accessible, pressing your forearms down.
Alignment Tip Keep your knees tracking directly over your ankles; do not let them splay outward.
Modification: Place a yoga block under your sacrum for a supported, restorative version of the pose.
