Deep Hip Release
Welcome to Week 3, Day 15! You have built incredible consistency and foundational strength over the past two weeks. As we transition into the "Deepening the Practice" phase, we will honor your progress by exploring slightly longer holds that invite profound physical and mental release.
Today’s focus is on deep hip mobility. By targeting the iliopsoas, piriformis, and deep external rotators, this sequence may help alleviate tension in the lower back and pelvis. As we hold these postures, utilize Ujjayi Pranayama (Ocean Breath) to maintain focus and signal safety to your nervous system.
Today's Poses
Warm-Up — 5 min
We will gently mobilize the spine and pelvis to prepare the deep hip rotators for longer holds.
Child's Pose
Beginner- 1. Begin on your hands and knees, bringing your big toes to touch while separating your knees slightly wider than your hips.
- 2. Exhale and sink your hips back toward your heels, extending your arms forward or resting them alongside your body.
- 3. Rest your forehead on the mat and direct your breath into the back of your ribcage, establishing a steady Ujjayi breath.
Cat-Cow Pose
Beginner- 1. Start in a neutral tabletop position with wrists stacked directly under shoulders and knees under hips.
- 2. Inhale for Cow Pose: tilt your pelvis forward, lower your belly, and gently draw your chest forward while gazing slightly upward.
- 3. Exhale for Cat Pose: tuck your tailbone, round your thoracic spine toward the ceiling, and gently drop your head.

Low Lunge
Beginner- 1. From tabletop, step your right foot forward between your hands and keep your left knee on the mat.
- 2. Inhale to lift your torso, reaching your arms overhead while keeping your pelvis square to the front of the mat.
- 3. Gently shift your hips forward to stretch the left hip flexors and rectus femoris.
Lizard Pose
Intermediate- 1. From low lunge, bring both hands to the inside of your right foot and walk the right foot slightly outward.
- 2. Keep your arms straight or slowly lower down onto your forearms, stretching the adductors and deep hip flexors.
- 3. Keep your gaze steady and maintain deep, oceanic breaths to help the nervous system relax into the stretch.
Half Pigeon Pose
Intermediate- 1. From downward dog, draw your right knee toward your right wrist and angle your right shin toward the left side of the mat.
- 2. Extend your left leg straight back, ensuring the leg is in line with your hip.
- 3. Slowly fold forward over your front shin, finding a comfortable resting place for your forehead. This deeply targets the piriformis and gluteus maximus.
Cool-Down — 5 min
Supine Figure Four
Beginner- 1. Lie on your back, bend both knees, and place your feet flat on the floor.
- 2. Cross your right ankle over your left thigh just below the knee, flexing the right foot.
- 3. Thread your hands around your left thigh and gently draw it toward your chest, stretching the external rotators.
Savasana
Beginner- 1. Extend your legs long, allowing the feet to splay open. Rest your arms by your sides with palms facing upward.
- 2. Release your Ujjayi breath and return to a natural breathing rhythm.
- 3. Allow the physical changes and structural release in your hips to integrate into your body.
Savasana
Close your eyes. Let your body be completely heavy. You have finished today's practice. Well done.
