Welcome to Week 4, Day 22! You have arrived at the "Making It a Habit" phase. By now, your body recognizes these movements, and you are building true independence in your practice.
Today’s focus is on Vinyasa—linking breath seamlessly with movement. We will flow dynamically between postures, engaging the cardiovascular system and building muscular endurance. Moving continuously requires deep mental focus, so let your steady Ujjayi Pranayama (Ocean Breath) lead every transition.

Warm-Up — 5 min
We will build internal heat with Half Sun Salutations to prepare the joints for a continuous flow.
Mountain Pose

- 1. Stand at the top of your mat with your big toes touching and heels slightly apart.
- 2. Engage your quadriceps to lift your kneecaps, and gently draw your lower belly in and up.
- 3. Roll your shoulders back and down, shining your palms forward to open the chest.
Alignment Tip
Distribute your weight evenly across the four corners of both feet.
Standing Forward Bend

- 1. Inhale to reach your arms overhead. Exhale to hinge at your hips, folding forward over your legs.
- 2. Let the crown of your head hang heavy toward the floor, decompressing the cervical spine.
- 3. Inhale, slide your hands up your shins to a flat back. Exhale, fold forward again. Repeat this half-lift flow 3 times.
Alignment Tip
Keep a generous bend in your knees if you feel any strain in your lower back or intense pulling in your hamstrings.

Plank Pose

- 1. From a forward fold, plant your hands and step both feet back to the top of a push-up.
- 2. Press firmly into the mat to dome your upper back slightly, separating the shoulder blades (protraction).
- 3. Engage your core, quadriceps, and glutes to maintain a perfectly straight line from head to heels.
Alignment Tip
Ensure your shoulders are stacked directly over your wrists to protect the joints.
Modification: Lower your knees to the mat while keeping the straight line from your head to your knees to reduce core load.

Low Push-Up

- 1. From Plank, inhale to shift your weight slightly forward on your toes.
- 2. Exhale, bend your elbows straight back, keeping them hugged tightly to your ribs.
- 3. Lower halfway down until your upper arms are parallel to the floor, powerfully engaging the triceps and pectorals.
Alignment Tip
Do not let your shoulders dip below your elbows, which can compromise the rotator cuff.
Modification: Drop to your knees before lowering, or lower all the way to your belly to practice Cobra instead of Upward-Facing Dog.

Downward-Facing Dog

- 1. From Chaturanga, inhale into Upward-Facing Dog or Cobra, then exhale to lift your hips up and back.
- 2. Press the mat away from you, lengthening the spine and reaching the sit bones toward the ceiling.
- 3. Hold for 5 deep Ujjayi breaths, letting this posture act as an active recovery before repeating the flow.
Alignment Tip
Wrap your outer triceps down toward the mat to broaden the upper back.
Modification: Take Child's Pose if you need to rest your shoulders and wrists.
Cool-Down — 5 min
Child's Pose

- 1. Lower your knees to the mat, bring big toes together, and sink your hips back to your heels.
- 2. Rest your forehead on the mat and extend your arms forward, or let them rest by your sides.
- 3. Allow your heart rate to slow naturally as you breathe into the back of your ribcage.
Alignment Tip
Relax your shoulders entirely away from your ears.

- 1. Transition to lying flat on your back.
- 2. Release all muscular engagement and allow your breath to become effortless.
- 3. Notice the energetic hum in your body from the continuous vinyasa movement.
