Lower Back Fortification

Welcome to Day 23. A strong, stable lower back is essential for daily life and a sustained yoga practice. Today, we focus on fortification.

This sequence targets the erector spinae and multifidus muscles surrounding the lumbar spine. Strengthening these areas may help alleviate chronic lower back tension caused by muscular weakness or prolonged sitting. We will move deliberately, using precise alignment to ensure the spine is supported at all times.

Warm-Up — 5 min

  1. 1. Start in a neutral tabletop position. Inhale, drop your belly and lift your chest for Cow Pose.
  2. 2. Exhale, press into your hands, and round your spine toward the ceiling for Cat Pose.
  3. 3. Repeat for 10 rounds, linking the movement directly to the pace of your breath.
Alignment Tip Keep the movement smooth and continuous; do not hold at the extremes of flexion or extension.

  1. 1. Lie on your stomach and prop yourself up on your forearms, elbows directly under your shoulders.
  2. 2. Press the tops of your feet into the mat to engage your quadriceps.
  3. 3. Gently draw your chest forward between your arms, engaging the thoracic extensors.
Alignment Tip Draw your lower belly slightly up and away from the mat to support the lumbar spine.

  1. 1. Lie on your belly with arms resting beside you. Inhale to lift your head, chest, arms, and legs off the mat.
  2. 2. Actively squeeze your gluteus maximus and hamstrings to keep the legs elevated.
  3. 3. Hold for 3-5 breaths, building endurance in the erector spinae. Lower and repeat 3 times.
Alignment Tip Keep your gaze focused on the mat slightly ahead of you to avoid crunching the back of your neck.
Modification: Keep your feet on the floor and lift only your upper body to reduce the intensity on the lower back.

Bridge Pose

  1. 1. Lie on your back, knees bent, feet hip-width apart and close to your sit bones.
  2. 2. Press firmly into your heels to lift your hips toward the ceiling. Roll your shoulders underneath you.
  3. 3. Engage the hamstrings and glutes, pushing the pelvis upward while keeping the knees stable. Hold for 5-8 breaths, lower, and repeat 3 times.
Alignment Tip Do not turn your head side-to-side while in Bridge pose to protect the cervical spine.
Modification: Place a yoga block under your sacrum for a supported variation if active lifting causes pain.

  1. 1. From kneeling, sink your hips back to your heels and fold your torso over your thighs.
  2. 2. Let your arms rest by your sides. This gentle flexion counters the backbends we just practiced.

Alignment Tip Keep your knees closer together in this version to maximize the rounding in the lower back.
