Welcome to Day 24. Today's practice is the ultimate antidote to modern life, focusing on the neck, shoulders, and upper back.
Prolonged sitting and computer work cause the pectoralis muscles to tighten and the rhomboids to weaken, leading to a rounded posture. This sequence will stretch the anterior deltoids and chest while re-engaging the upper back muscles to support optimal, upright posture.

Extended Puppy Pose

- 1. From tabletop, walk your hands far forward while keeping your hips stacked directly over your knees.
- 2. Melt your chest and forehead toward the mat, stretching the latissimus dorsi and shoulder joints.
- 3. Hold for 8-10 breaths, letting gravity gently open the front of the chest.
Alignment Tip
Keep a slight engagement in your core to prevent your lower back from sagging too deeply.
Eagle Arms (Seated)

- 1. Sit comfortably. Cross your right arm under your left at the elbows, wrapping the forearms to touch palms.
- 2. Inhale, lift the elbows to shoulder height. Exhale, draw your hands away from your face.
- 3. This deeply stretches the rhomboids and rear deltoids. Hold for 5 breaths, then switch sides.
Alignment Tip
If you cannot touch your palms, simply grasp opposite shoulders.

- 2. Press firmly into your palms, actively pushing the floor away to engage the serratus anterior.
- 3. Let your head hang completely free to decompress the cervical spine. Hold for 5-8 breaths.
Alignment Tip
Rotate your upper arms outward (triceps wrapping down) to create space around your neck.
Modification: Keep a generous bend in your knees if your hamstrings are tight, prioritizing a long, straight spine.

Cow Face Arms (Seated)

- 1. Sit comfortably. Reach your right arm up, bend the elbow, and drop your hand down your back.
- 2. Reach your left arm out, internally rotate it, bend the elbow, and reach up your back to clasp hands.
- 3. This is a powerful opener for the triceps (right arm) and internal rotators (left arm). Hold for 8 breaths, then switch.
Alignment Tip
Keep your head pressing gently back into your top arm to maintain a straight cervical spine.
Modification: Hold a strap, towel, or t-shirt between your hands if they do not comfortably meet behind your back.

Thread the Needle

- 2. This provides a gentle twist while stretching the rear deltoid. Hold for 5 breaths, then switch sides.
