DAY 27 OF 30
⏱ 20 min
Week 4
Gentle Inversion Practice
Welcome to Day 27. An "inversion" simply means your heart is higher than your head. These postures are incredibly soothing for the nervous system.
By reversing the flow of gravity, inversions facilitate venous return, reducing swelling in the lower extremities and calming the mind. Today’s practice is deeply restorative, utilizing gentle, safe inversions to promote parasympathetic nervous system dominance (rest and digest).

Warm-Up — 5 min
We will begin with gentle movements to prepare the spine and neck for inverted postures.
Child's Pose
BeginnerBalasana
⏱ 2 min
- 1. Begin on your hands and knees. Sink your hips back to your heels and fold your torso forward.
- 2. Rest your forehead on the mat. This acts as a mild inversion since the head is resting below the heart.
- 3. Breathe deeply into the back body, signaling your nervous system to relax.
Alignment Tip
Allow your shoulders to roll forward and release completely.
Bridge Pose
BeginnerSetu Bandhasana
⏱ 3 min
- 1. Lie on your back, knees bent, feet flat and hip-width apart near your sit bones.
- 2. Press into your feet to lift your hips toward the ceiling.
- 3. This gentle inversion stimulates the thyroid gland and opens the chest. Hold for 5 breaths, lower, and repeat.
Alignment Tip
Keep your gaze fixed straight up at the ceiling to protect your cervical spine.
Today's Sequence — 10 min
01.
Waterfall Pose (Supported)
BeginnerViparita Karani Variation
⏱ 5 min
- 1. Lie on your back. Press into your feet to lift your hips, and slide a yoga block or firm cushion under your sacrum (the flat bone at the base of the spine).
- 2. Once stable, lift both legs straight up toward the ceiling.
- 3. Your legs do not need to be perfectly straight or active. Let them float effortlessly, draining tension from the feet and legs.
Alignment Tip
Ensure the block is under the hard, bony sacrum, not the soft lumbar spine (lower back).
Modification: Practice this directly against a wall for maximum support and relaxation.

Plow Pose Prep
IntermediateHalasana Prep
⏱ 5 min
- 1. From your back, engage your core and gently swing your legs up and over your head, aiming your toes toward the floor behind you.
- 2. Support your lower back with your hands immediately. Keep your elbows hugging in close to each other.
- 3. Breathe steadily. This provides a deep stretch to the cervical and thoracic spine.
Alignment Tip
NEVER turn your head side-to-side in this posture. Keep your neck perfectly still to avoid injury.
Modification: Keep your knees bent and resting on your forehead rather than trying to straighten the legs and touch the floor.

Cool-Down — 5 min
Supine Knees-to-Chest
BeginnerApanasana
⏱ 2 min
- 1. Slowly roll your spine back down to the mat, vertebrae by vertebrae.
- 2. Hug both knees into your chest and rock gently from side to side.
- 3. This neutralizes the spine after the deep cervical flexion of Plow pose.
Alignment Tip
Keep your tailbone pressing down toward the floor.
Savasana
BeginnerSavasana
⏱ 3 min
- 1. Extend your legs fully and rest your arms by your sides.
- 2. Notice the profound sense of calm that follows an inversion practice.
- 3. Let go entirely.
Alignment Tip
Let your breath return to a completely autonomous, unguided rhythm.
Savasana
Corpse Pose
Close your eyes. Let your body be completely heavy. You have finished today's practice. Well done.
