Hamstring Lengthening
Welcome to Day 26. Tight hamstrings are a common issue that can cause a cascade of structural problems, pulling the pelvis out of alignment and straining the lower back.
Today, we focus on safe, progressive lengthening of the hamstring group (biceps femoris, semitendinosus, and semimembranosus). We will use active engagement of the quadriceps to trigger reciprocal inhibition, allowing the hamstrings to release more deeply and safely.

Warm-Up — 5 min
We will warm the calves and hamstrings dynamically to prepare them for deeper, static holds.
Downward-Facing Dog (Pedaling)

- 1. From tabletop, lift your hips up and back.
- 2. Slowly pedal your feet, bending one knee deeply while pressing the opposite heel toward the mat.
- 3. This gently warms the gastrocnemius (calves) and the entire posterior chain of the legs.
Alignment Tip
Prioritize a straight spine over straight legs; it is perfectly fine if your heels do not touch the floor.
Standing Forward Bend (Ragdoll)

- 1. Walk your feet to the top of the mat. Separate them hip-width apart.
- 2. Bend your knees generously so your torso can rest on your thighs.
- 3. Grab opposite elbows and let the crown of your head point to the floor, releasing the lower back.
Alignment Tip
Keep the knees bent to ensure the stretch originates from the hips rather than straining the lower back attachments.

Pyramid Pose

- 1. From standing, step your left foot back about 3 feet. Turn the left toes out at a 45-degree angle.
- 2. Square your hips to the front of the mat. Inhale to lengthen your spine, and exhale to hinge forward from the hips over your straight right leg.
- 3. Actively engage your right quadriceps to signal the right hamstrings to relax and lengthen. Hold for 5 breaths, switch sides.
Alignment Tip
Avoid rounding your upper back; aim to bring your chin toward your shin, not your forehead to your knee.
Modification: Place your hands on two yoga blocks on either side of your front foot, and keep a micro-bend in the front knee.

Triangle Pose

- 1. Step into a wide stance (about 4 feet apart), turning your right toes forward and left toes perpendicular.
- 2. Reach your right arm forward as far as possible, then hinge at the hip, placing your right hand on your shin or a block.
- 3. Reach your left arm up, engaging the core and stretching the hamstrings and inner thighs. Hold 5 breaths, switch.
Alignment Tip
Do not rest your hand directly on your knee joint to prevent lateral pressure on the knee.
Modification: Keep your hand higher up on your shin or thigh; do not sacrifice spinal length just to touch the floor.
Cool-Down — 5 min
Seated Forward Bend

- 1. Sit with your legs extended straight out in front of you.
- 2. Inhale, reach arms overhead to lengthen the spine. Exhale, hinge forward from the pelvis, reaching for your shins or feet.
- 3. Allow your breath to deepen the stretch organically with every exhalation.
Alignment Tip
If your pelvis tilts backward (spine rounds), sit on the edge of a folded blanket to elevate the hips.

- 1. Lie down on your back, letting your legs fall open naturally.
- 2. Notice the length and spaciousness in the backs of your legs.
- 3. Rest peacefully.
Alignment Tip
Completely release the quadriceps; let the knee caps soften.
