Core Activation & Balance

Welcome to Day 4. Today we are focusing on your powerhouse: the core. In yoga, the core is not just your abdominal muscles; it includes your lower back, obliques, and pelvic floor.

A strong core is essential for balance and for protecting your spine in every other pose we do. We will also introduce our first balancing posture today.

Warm-Up — 3 min

We begin on our backs to gently wake up the core without straining the neck.

  1. 1. Lie on your back with knees bent and feet flat on the floor.
  2. 2. Notice the natural curve of your lower back—there should be a small space between it and the mat.
  3. 3. Exhale, pull your belly button towards your spine, and press your lower back flat into the mat.
  4. 4. Inhale and release back to the natural curve.
  5. 5. Repeat this subtle rocking motion 10 times to awaken the deep core muscles.

  1. 1. From the same position, ensure your fingertips can lightly touch your heels.
  2. 2. Press firmly into your feet, engage your glutes, and lift your hips towards the ceiling.
  3. 3. Keep your neck neutral (do not look side to side).
  4. 4. Hold for 3 breaths, feeling the engagement in your glutes and hamstrings, then slowly roll down.

  1. 1. Come onto your hands and knees in tabletop position.
  2. 2. Engage your core (think about the pelvic tilt we just did).
  3. 3. Extend your right leg straight back and your left arm straight forward.
  4. 4. Hold for 3 breaths, keeping your hips entirely level with the floor.
  5. 5. Lower and switch sides (left leg back, right arm forward).
Alignment Tip Imagine balancing a glass of water on your lower back. Do not let your back arch or dip.

  1. 1. From tabletop, walk your hands forward a few inches and shift your weight forward.
  2. 2. Create a straight line from your knees, through your hips, to your shoulders.
  3. 3. Press the floor away with your hands, spreading your shoulder blades apart.
  4. 4. Hold this modified plank for 15-30 seconds while breathing smoothly.
Modification: If you feel strong, try lifting your knees off the mat for a full Plank Pose, but drop them immediately if your lower back sags.

Tree Pose

  1. 1. Stand up in Mountain Pose. Shift your weight onto your left leg.
  2. 2. Place the sole of your right foot on your left inner ankle (toes touching the floor for balance) or your inner calf.
  3. 3. Press your foot into your leg, and your leg into your foot.
  4. 4. Bring your hands to your heart center and find a steady point to stare at (a "drishti").
  5. 5. Hold for 5 breaths, then switch legs.
Breathing Cue Balance comes from a steady gaze and steady breath. If you hold your breath, you will wobble.

  2. 2. Bring your big toes together, knees wide, and sit back on your heels.
  3. 3. Rest your forehead on the mat and relax your core completely.

In yoga, "Drishti" is your focused gaze. In balancing poses like Tree Pose, where your eyes look, your attention follows, and your body stabilizes. By finding a single, unmoving point on the floor or wall to gently stare at, you quiet the mind and dramatically improve your physical balance.
